1800 Calorie Meal Plan

This 1800 calorie meal plan is built for people who need more food than the lower tiers but still want a clear deficit. Breakfasts sit near 450 calories, lunches near 630, dinners near 540 and two snacks add about 180 — enough to fuel workouts and busy days while still losing weight.

The week uses the same building blocks as our other plans — lean protein, whole grains, beans, vegetables, fruit, healthy fats — just with larger portions and a few extra add-ons like nuts, seeds and avocado. Every day is spelled out so you can shop once and repeat.

Portion guide

These portions land near 1,800 calories per day. To move down toward 1,600, trim grains by 1/2 cup (90 g) per main meal and remove one snack. To move up to 2,000, add 1 oz (28 g) protein plus 1/2 cup (90 g) grains or an extra fruit at two meals.
